Your First Day At The Gym, Planned Out Properly

Nobody is watching you. Here is exactly what to do with the 45 minutes.

Everybody's first day is the same. You stand near the dumbbells, you do a set of something, you look around, and you spend the next forty minutes hoping nobody notices you have no idea what you are doing.

Here is the thing nobody tells you: literally nobody is watching. Everyone in that room is counting their own reps. The only person who is going to notice your first day is you, six months from now, when you are strong enough to laugh about it.

So let us just remove the guessing. This is the session I give every new client, and it works whether you are in a ₹700-a-month gym in Gorakhpur or a chain gym in Delhi.

What should you actually do on your first day at the gym?

Do a full-body session of six basic movements, a push, a pull, a squat, a hinge, a carry and a core exercise, at a weight you could lift about four more times than you do. It should take 45 minutes. The goal on day one is not to get tired. It is to find your starting weights and leave able to walk normally tomorrow.

That last part is what people get wrong. Day one is data collection. You are finding out what 10 reps feels like for your body on each movement, and writing it down. That number is the thing everything else is built on.

What do you take with you?

Less than you think. Shoes with a flat sole, running shoes with thick squashy heels make squatting harder, so an old pair of canvas shoes is genuinely better. A one-litre bottle. A small towel, because gym benches are shared and nobody wipes them. And your phone, only to write numbers down.

  • Flat-soled shoes, not cushioned running shoes
  • 1 litre of water, minimum
  • A towel, for you and for the bench
  • A notes app open, or a ₹20 notebook
  • Something to eat 60–90 minutes before, even if it is just two bananas and curd

You do not need gloves, a belt, a shaker, pre-workout, or a wrist wrap. You are not lifting enough for any of those to matter yet, and buying them on day one is how people convince themselves they have started when they have not.

The first session, start to finish

Ten minutes of warm-up, thirty of lifting, five of leaving. Do the whole thing in this order.

    Warm-up

    5 minutes easy walking on the treadmill or cycle, then 10 bodyweight squats, 10 arm circles each way, 10 glute bridges

  2. 02

    Goblet squat, 3 sets of 10.

    Hold one dumbbell at your chest, sit down between your knees

  3. 03

    Chest-supported row or seated cable row, 3 sets of 10.

    Pull to your belly, squeeze, control it back

  4. 04

    Dumbbell bench press or push-ups, 3 sets of 8–10

  5. 05

    Romanian deadlift with dumbbells, 3 sets of 8.

    Push your hips back, keep the weights close to your legs

  6. 06

    Farmer's carry, 3 walks of 30 seconds, one dumbbell in each hand, stand tall

  7. 07

    Dead bug or plank, 3 sets of 30 seconds

Rest 90 seconds between sets. Use the rest. Sitting on a bench for 90 seconds looking at nothing is not lazy, it is the reason set three is as good as set one.

How much weight should a beginner lift?

Pick a weight where the tenth rep is challenging but you are confident you could have done twelve or thirteen. If you finish a set and think "I could have done five more of those", it was too light. If your form falls apart at rep seven, it was too heavy. Adjust on the next set, not next week.

Almost everyone starting out picks weights that are too heavy on pressing movements and too light on legs. Your legs carry you around all day; they are stronger than you think. Your shoulders are not.

Keep this in mind

The right first weight is the one that lets you keep every rep looking the same as the first one.

What do new lifters in Gorakhpur usually get wrong?

    Those are written for people ten years in, on drugs, training six days a week. You need full-body, three days a week.

    Only training the mirror muscles, chest, biceps, abs.

    Your back and legs are more than half your body and they are what actually change your shape.

    Going every single day for two weeks, then not going for a month.

    Three sessions a week for a year beats six sessions a week for three weeks, every time.

    Starting a diet on the same day.

    Change one thing. Get the training habit fixed first, food in month two.

What should week one look like?

Three sessions, with a rest day after each. Same six movements every time, adding a little weight or one rep when the last session felt easy. That is it. Do not add exercises because you saw one on Reels. The boring version is the one that works.

You will be sore two days after the first session, not the next day, that is normal, it is called delayed onset soreness and it fades after two or three weeks of consistent training. Train anyway. Moving helps more than resting does.

So what does month one actually get you?

Not visible change. What you get is your nervous system learning the movements, your joints adapting, and your starting numbers going up fast, the beginner strength jump is real and it happens in weeks. Visible change is month three onwards, and it comes mostly from food.

But you cannot get to month three without doing month one properly. So: six movements, three days, write it down.

Common questions

Should I do cardio on my first day at the gym?

Only as a warm-up, five to ten minutes to raise your temperature. Doing 40 minutes of cardio before your first weights session just makes you too tired to learn the lifts properly.

How long should a beginner workout be?

45 minutes to an hour, including the warm-up. If you are in the gym for two hours as a beginner, you are resting too long between sets or doing too many exercises.

Do I need a personal trainer to start?

No, but you will get there faster with one. The main things a coach fixes early are your form and your weight selection, which are exactly the two things a beginner cannot judge for themselves.

What if I am too skinny or too heavy to start?

Both start the same way. Training is the same set of movements; the difference is in the food, and that gets sorted in month two.
